Hybrid Fitness Race Workouts: 17 Run + Station Sessions

Hybrid fitness races have taken over a lot of gym timetables. The format is simple to explain and hard to do well: you run, you hit a station, you run again, eight times over. Training for one is not the same as doing more burpees, and the gyms that get their members race-ready programme very specific sessions.

This page collects 17 of them. Each one is modelled on what coaches, affiliate gyms and race-prep programmes publish, with loads for the standard divisions and a way to scale it down or up.

What are fitness races like HYROX?

A hybrid fitness race alternates running with functional stations. The best known is HYROX: 8 × 1 km runs, each followed by one station, in a fixed order. Average finish times sit around 1:30 to 1:50, and roughly half of that time is spent running, so you train two things at once: running on tired legs, and staying efficient at the stations when your heart rate is already high.

How gyms train for a hybrid race

Most race-prep programmes run for 8 to 12 weeks with 3 to 5 sessions a week, and come back to the same handful of session types:

  • Compromised running: a station, then straight into a run, so you learn to hold your pace on tired legs.
  • Run + station intervals: shorter runs paired with one station, repeated.
  • Station EMOMs: the stations on a clock, to practise pacing and efficiency.
  • Simulations: a half simulation about six weeks out to see where you are, and one full simulation at 80 to 85% effort three to four weeks out. First-timers rarely need more than one.
  • Engine work: run and erg repeats at goal race pace.
  • Station strength: race-weight sled work, carries and lunges.

Then a lighter final week before race day.

Race simulations

1. Full race simulation

For time (cap 2 hours):
8 rounds of 1 km run, then the next station in race order:
1000 m ski, 50 m sled push (152 / 102 kg), 50 m sled pull (103 / 78 kg), 80 m burpee broad jumps, 1000 m row, 200 m farmers carry (2 × 24 / 2 × 16 kg), 100 m sandbag walking lunges (20 / 10 kg), 100 wall balls (6 / 4 kg)

Do it once in a training block, three to four weeks before the race, at about 80 to 85% effort. Keep moving between each run and station: transitions count.

2. Half simulation: first half

For time:
1 km run, 1000 m ski
1 km run, 50 m sled push
1 km run, 50 m sled pull
1 km run, 80 m burpee broad jumps

A good diagnostic around six weeks out: the first half is where most people go out too fast.

3. Half simulation: second half

For time:
1 km run, 1000 m row
1 km run, 200 m farmers carry
1 km run, 100 m sandbag walking lunges
1 km run, 100 wall balls

The second half is where races are won or lost. Hold your run pace after the lunges.

4. Sprint simulation

For time (cap 60 minutes):
8 rounds of 500 m run, then the next station at half distance:
500 m ski, 25 m sled push, 25 m sled pull, 40 m burpee broad jumps, 500 m row, 100 m farmers carry, 50 m sandbag walking lunges, 50 wall balls

The class-friendly version many gyms run: the whole race at half distance, in under an hour for most.

Compromised running

5. Compromised kilometres

For time:
4 rounds of one leg-heavy station, then a 1 km run straight away:
50 m sled push / 80 m burpee broad jumps / 100 m sandbag walking lunges / 50 wall balls

Run each kilometre at your goal race pace, however hard the station felt.

6. Transition ladder

For time:
6 rounds of a station at race load, then 400 m at goal race pace:
25 m sled push, 25 m sled pull, 20 m burpee broad jumps, 100 m farmers carry, 50 m sandbag walking lunges, 25 wall balls

Short runs and a quick turnaround: the point is to start running at pace the moment the station ends.

7. Burpee broad jump runs

For time:
6 rounds of 400 m run + 20 m burpee broad jumps

Burpee broad jumps are the station people underestimate. Keep the jumps comfortable rather than maximal and step up if you need to.

Station EMOMs

8. Station EMOM

24 minute EMOM, rotating:
Minute 1: 15 / 12 calorie ski
Minute 2: 10 m burpee broad jumps
Minute 3: 15 wall balls
Minute 4: 50 m farmers carry

Rest for whatever is left of each minute. If you can't finish a station inside the minute, cut the work, not the rest.

9. Rotating engine EMOM

40 minute EMOM, rotating:
Minute 1: max calorie ski
Minute 2: max calorie row
Minute 3: max wall balls
Minute 4: rest

Score the total. Aim to keep each round within a few reps or calories of the first.

10. Wall-ball windows

Every 3 minutes for 8 rounds:
25 wall balls (6 / 4 kg)

Unbroken if you can. This builds the volume for the last station, when your legs are already gone.

Engine sessions

11. Wall-ball runs

5 rounds for time:
500 m run
30 unbroken wall balls

Runs at race pace, wall balls without putting the ball down.

12. Run, ski, sled

Every 8 minutes for 5 rounds:
3 minute run
2 minute ski
1 minute sled push (race load)
1 minute easy run

Stations at race pace or a little faster, then one minute of rest before the next round.

13. Ski repeats

Every 3 minutes for 10 rounds:
500 m ski

Hold the same split on every rep. No ski erg? Row the same distance.

14. Kilometre repeats

Every 8 minutes for 5 rounds:
1 km run at goal race pace

The simplest session on this page and one of the most useful: it teaches you what race pace feels like.

Station strength

15. Race-weight sled

Every 2 minutes for 8 rounds, alternating:
25 m sled push (152 / 102 kg)
25 m sled pull (103 / 78 kg)

Low, driving steps on the push; on the pull, walk backwards and pull hand over hand with your legs doing the work.

16. Carry and lunge

4 rounds for time:
200 m farmers carry (2 × 24 / 2 × 16 kg)
50 m sandbag walking lunges (20 / 10 kg)
400 m run

Grip and legs for stations 6 and 7, then a run to practise moving on afterwards.

17. Station grinder

45 minute AMRAP:
50 m sled push
50 m sled pull
200 m run
40 wall balls

A long, steady session: find a pace you can hold to the end.

Scaling

  • Beginner or first race: runs of 500 to 800 m instead of 1 km (or walk–run), half the station distances, lighter loads (a sled of about 60 to 80 kg in total, 2 × 12 kg carries, bodyweight or 10 kg lunges, a 4 or 3 kg ball).
  • Open: as written.
  • Competitive: as written at goal race pace, with the pro loads from the table above.

No sled? Do a heavy farmers or sandbag carry over twice the distance. No ski erg? Row or bike for the same time. No sandbag? Weighted walking lunges with dumbbells or kettlebells. No wall-ball target? Dumbbell thrusters for the same reps.

Generate your own

You can't train for long on the same 17 sessions. The Hybrid category in The WOD Generator app builds a new session every time from these same session types, with run distances, rounds, stations and doses varied the way coaches vary them. It also brings in substitutes for kit you don't have, shows race loads in kg or lb, and has a Hybrid partner version for doubles: runs together, station work split.
